Banded Pull Aparts 5 x 10 as heavy as you can manage.
Alternate between the two movements.

9 x Front Squat (60%) From the Ground
9 x Hand Release Push Ups
 
Cool Down:
Scorpion Stretches
Hamstring Stretches, 3 minutes on each side
